These are practices I use often in online sessions, and you can try them at home while you wait for formal care. None of them need special equipment or a quiet house. Just a body, a breath, and a little willingness to experiment.

Exercise 1: Diaphragmatic (Belly) Breathing

Sit or lie in a position that feels supported. Let your shoulders drop a bit.
Place one hand on your chest and one hand on your belly.
Breathe in through your nose for a slow count of 4, aiming to move the hand on your belly more than the one on your chest.
Pause for a gentle count of 1.
Exhale through your mouth for a count of 6, as if fogging a mirror. Let your belly fall.
Repeat for 10 rounds, or set a timer for 2-3 minutes.

If counting feels stressful, drop the numbers and think "easy in" and "long out." The exhale doing longer than the inhale is the main piece.

Exercise 2: Box Breathing For A Busy Brain

Box breathing gives your mind a simple pattern to follow and keeps your breath slow and even. It is often used in high-stress settings because it steadies both body and focus.

Picture a square in your mind.
Inhale through your nose for 4 counts, tracing up the left side of the square in your imagination.
Hold your breath gently for 4 counts along the top side.
Exhale through your mouth for 4 counts down the right side.
Hold again for 4 counts along the bottom.
Repeat for 4-8 rounds, adjusting the count shorter if you feel lightheaded.

If holding the breath is uncomfortable, skip the holds and instead use 4-count inhales and 6-count exhales.

Exercise 3: 5-4-3-2-1 Sensory Grounding With Breath

This combines breathing with the 5-4-3-2-1 coping technique for anxiety. It helps when thoughts feel scattered or you feel detached from your surroundings.

Take one slow breath in and a long exhale.
Look around and name 5 things you can see. Say them in your head or out loud.
Take another slow breath. Name 4 things you can feel against your body (clothes, chair, floor, air).
Slow breath again. Name 3 things you can hear, even faint background sounds.
Another breath. Name 2 things you can smell or neutral scents like "the room" or "my shirt."
Final breath. Name 1 thing you can taste, or notice the neutral taste in your mouth.

Move through this sequence at your own pace. There is no grading system here. The goal is not perfect focus; it is shifting your brain from threat scanning to present-moment noticing.

Once your body feels even a bit more settled from breathing and grounding, it becomes easier to work with anxious thoughts themselves. That is where cognitive strategies come in next.

Step 2: Using Cognitive Behavioral Techniques

Once the body has even a little more calm, thoughts become easier to see. Cognitive behavioral therapy, or CBT, starts from a simple idea: thoughts, feelings, and actions are linked. I do not tell people to "just think positive." That rarely works and often makes you feel worse. Instead, CBT uses a gentler move: notice what your mind is saying, check how accurate or helpful it is, and then practice more balanced alternatives. The goal is not to erase anxious thoughts. The goal is to loosen their grip.

Step 1: Catch The Thought

Start by spotting what your brain is actually saying in stressful moments. Many people notice the feelings first: a pit in the stomach, chest tightness, or a wired, restless buzz. When that happens, pause and ask, "What ran through my mind just now?"

Common anxious thoughts I hear in teletherapy for anxiety include:

"I am going to mess this up and everyone will see."
"If I do not answer right away, they will be angry."
"If I relax, something bad will happen."
"I should be able to handle this on my own."

Write the thought down in a short, clear sentence. Seeing it on paper or a screen creates a bit of distance. It turns "this feeling is everything" into "this is something my brain is saying." That shift matters.

Step 2: Question The Thought Like A Curious Scientist

This part is called cognitive restructuring, but in plain language, it means fact-checking your brain. Not arguing, not shaming, just curious checking. I often use questions like:

What is the evidence that supports this thought?
What is the evidence that goes against it?
If a friend said this about themself, what would I say back?
Is this a worry about the future that I am treating as a fact right now?
Am I judging myself with a harsher standard than I use for other people?

Take "I am going to mess this up and everyone will see." Evidence for might be "I feel shaky" or "This is new for me." Evidence against might include times you handled something similar, feedback you have received, or the reality that most people are focused on their own stuff, not scanning for your every move.

If writing feels accessible, you can divide a page into three columns: "Situation," "Anxious Thought," and "Evidence For/Against." Even a few bullet points start to crack the sense that the thought is a fixed truth.

Step 3: Build A More Balanced Thought

After checking the evidence, craft a replacement thought that is more grounded and still believable. It does not need to be cheerful. It needs to be honest and slightly less catastrophic.

For example:

From "I am going to mess this up and everyone will see" to "I may feel nervous and make small mistakes, and that is still acceptable."
From "If I relax, something bad will happen" to "Staying tense has not stopped hard things before; brief pauses may actually help me cope."
From "I should be able to handle this on my own" to "This is a lot for one person; needing support means my system is overloaded, not that I am weak."

Say the new thought slowly in your head as you pair it with one of the grounding breaths from earlier. For example, during a long exhale, repeat, "Nervous is allowed. I do not have to be perfect." Connecting the new thought with a calmer body state teaches your nervous system that this perspective is safer to rest in.

Step 4: Practice In Small, Real Moments

This is where CBT starts to blend with digital interventions for anxiety and depression. Many people use a notes app or therapy workbook file during telehealth sessions and between them. You can do the same at home. Pick one recurring anxious thought for the week. Each time it appears, walk through:

Catch it and write it down.

Anxiety often convinces you to shrink your life. You stay in, cancel plans, scroll instead of starting the thing that matters. In the short term, avoidance gives relief. Long term, it teaches your brain that the world is dangerous and you are not capable. Behavioral activation gently pushes back against that by helping you move toward what you care about in tiny, doable steps.

Link Actions To Values, Not Perfection

I like to start by asking two questions: What matters to you underneath the anxiety? What kind of day feels a tiny bit less stuck? Answers might include connection, health, creativity, stability, or being there for the people you love. Then you and I translate those into miniature actions you could actually see yourself doing on a rough day.

Value: Connection. Action: send a 2-line text to one person, or call a friend for five minutes.
Value: Health. Action: walk to the mailbox and back, stretch during one commercial, drink a glass of water.
Value: Creativity or joy. Action: sketch for three minutes, play one song on an instrument, knit two rows, or work on a puzzle.
Value: Stability. Action: pay one bill, open and sort one piece of mail, wash three dishes, or clear one small surface.

The key is small enough that you do not need a heroic energy surge. If the step feels like a mountain, shrink it again.

Use Your Grounding And Thought Skills As A Launchpad

Behavioral activation pairs well with the first two steps. When anxiety spikes at the idea of action, you already have tools:

Take a few rounds of belly or box breathing to settle your system.
Catch the anxious thought, fact-check it, and practice a more balanced version, like, "This is just one small task; I do not have to finish everything today."
Then move directly into the tiny action, before your brain talks you out of it.

Walk outside for three minutes and name five things you see.
Stand on the porch or by an open window and take five slow breaths.
Put on one favorite song and fold laundry only until the song ends.
